What BMR means

Your Basal Metabolic Rate (BMR) is the number of calories your body needs to maintain basic life functions while completely at rest. This includes breathing, keeping your heart beating, maintaining body temperature, repairing cells, and keeping your organs functioning. It is the minimum daily calorie requirement before any movement or activity is added.

BMR represents a significant portion of your total daily calorie use β€” typically 60–75% of everything you burn in a day. Even someone who is entirely sedentary burns most of their calories through these resting processes. Understanding your BMR gives you a foundation number that all other calorie targets are built on top of.

Difference between BMR and TDEE

BMR and your maintenance calories (called TDEE β€” Total Daily Energy Expenditure) are not the same number, and confusing them is one of the most common mistakes in calorie planning. BMR is what you burn lying completely still. TDEE is what you actually burn across a real day of living, working, moving, and exercising. TDEE is always higher than BMR.

To estimate TDEE, your BMR is multiplied by an activity factor β€” typically ranging from 1.2 (sedentary, desk job, minimal walking) to 1.9 (very physically demanding lifestyle or daily intense exercise). For most people with a moderate routine β€” some walking, gym two to four times per week β€” the multiplier falls around 1.55, making TDEE roughly 50–55% higher than BMR alone.

The practical consequence: never target your BMR as a calorie goal for weight loss. Eating at your BMR level creates an extreme deficit that the body responds to by reducing metabolic rate, losing muscle mass, and increasing hunger hormones. A sustainable deficit of 300–500 kcal below TDEE β€” not below BMR β€” is the standard recommendation for fat loss without these downsides.

Why age, height, weight, and gender affect BMR

Body weight is the largest driver of BMR. More body mass requires more energy to maintain, regardless of whether that mass is muscle or fat β€” though muscle is metabolically more active than fat. A heavier person has a higher BMR because there is simply more tissue to keep alive.

Height affects BMR because taller people have a greater body surface area. More surface area means more skin to maintain temperature, more tissue to circulate blood to, and generally more metabolic demand. Two people of the same weight but different heights will have slightly different BMRs, with the taller person burning marginally more at rest.

Age reduces BMR over time, with the decline becoming more noticeable after age 30. This happens partly because muscle mass naturally decreases with age (a process called sarcopenia) and partly due to changes in hormone levels. Resistance training slows this decline by maintaining muscle mass, which is one reason regular gym training is recommended as people age.

Gender affects BMR because of differences in body composition. Men typically carry more muscle mass relative to body weight than women of the same size, and muscle tissue burns more calories at rest than fat tissue. This results in men having a higher BMR on average for the same height and weight β€” reflected in the different constants used for male and female calculations in the Mifflin-St Jeor formula used here.

How to use BMR for weight loss, maintenance, and muscle gain

For weight loss, use your BMR as context, not as a target. Calculate your TDEE (use the TDEE Calculator) and subtract 300–500 kcal from that number. This creates a deficit sufficient for approximately 0.3–0.5 kg of fat loss per week without the muscle loss and metabolic slowdown that comes with more extreme cuts. Eating well above BMR while still in a deficit is achievable and safer than trying to eat at or near BMR.

For maintenance, your daily calorie target is simply your TDEE. No deficit, no surplus β€” eat at your estimated total expenditure and your weight stabilises. Because TDEE estimates carry a 10–15% margin of error, you may need to adjust by 100–200 kcal after two to three weeks of tracking to find your true maintenance level.

For muscle gain, the target is TDEE plus 200–300 kcal. This modest surplus gives your body the extra energy needed for muscle protein synthesis without adding significant body fat. Larger surpluses are sometimes used by athletes in deliberate bulking phases, but for most people a small surplus combined with consistent resistance training is sufficient.

Common mistakes when using BMR

The most serious mistake is treating BMR as a daily calorie target for weight loss. This leads to severe restriction and almost always results in muscle loss, constant fatigue, and eventually rebound weight gain when the restriction becomes unsustainable.

A second common error is not recalculating BMR after significant weight change. BMR decreases as you lose weight because there is less body mass to maintain. Someone who has lost 10 kg will have a meaningfully lower BMR than when they started, which means the calorie deficit that worked initially needs to be adjusted. Recalculate every 5–10 kg of weight change.

A third mistake is assuming BMR accounts for all individual variation. Thyroid disorders, hormonal conditions, certain medications, and very high or low muscle mass relative to body weight can all cause real BMR to differ from the formula estimate. If you are consistently not losing or gaining weight despite tracking carefully, your actual BMR may differ from the estimate β€” this is worth discussing with a healthcare professional if it persists.
