What calories burned means

Why calorie burn estimates vary

Real calorie burn is influenced by factors that simple formulas cannot fully account for: your current fitness level, the terrain you walk or run on, the temperature and humidity of your environment, your body composition (muscle vs fat ratio), your exercise efficiency, and your individual metabolic rate.
Research consistently shows that fitness devices and MET-based formulas can be off by 20–30% in either direction. Strength training is particularly difficult to estimate because the after-burn effect (called excess post-exercise oxygen consumption, or EPOC) continues for hours after the workout ends and is not reflected in simple duration-based calculations. Walking is one of the most underestimated calorie-burning activities. A 70 kg person walking at a moderate pace (5–6 km/h) for 30 minutes burns approximately 140–165 kcal. Increasing to a brisk pace (7 km/h) raises this to around 200–220 kcal. Walking in hilly terrain or on an incline treadmill increases burn by 20–40% compared to flat walking.
Running at 8 km/h for 30 minutes burns approximately 280–320 kcal for a 70 kg person. At 10 km/h, this rises to 360–400 kcal. Running is significantly more efficient at burning calories per unit of time than walking, which makes it useful when time is limited.
Cycling at a moderate pace (16–20 km/h) burns around 250–300 kcal per 30 minutes for a 70 kg person. Stationary cycling at moderate resistance is comparable. Higher resistance or steep outdoor terrain increases this substantially.
Gym and strength training sessions are harder to estimate because they involve rest periods. A 30-minute session of moderate weight training burns roughly 180–220 kcal directly, but with EPOC the total 24-hour effect is meaningfully higher. Circuit training or high-intensity interval training (HIIT) burns more per session — typically 250–350 kcal for 30 minutes — and carries a stronger after-burn effect than steady-state lifting.
Daily activity outside structured exercise — housework, walking between rooms, standing at work, carrying groceries — is collectively called NEAT (Non-Exercise Activity Thermogenesis) and accounts for 200–500 kcal per day for most people. This is why two people with the same gym routine can have very different total daily calorie burns depending on how active they are between sessions.
How to avoid overestimating exercise calories

If your TDEE is 2200 kcal and you burned 350 kcal in a run, your total energy expenditure for that day is approximately 2550 kcal — meaning you need to eat below 2550 to stay in a deficit.

You do not need to maximise calorie burn per session; you need to sustain activity regularly enough that it compounds over time.
Track activity weekly rather than daily. Day-to-day fluctuations in burn are normal and unavoidable. Looking at a 7-day average gives a far more reliable picture of whether your activity level supports your calorie goal.
